Long hours at a desk can take a toll on your back, energy and long-term health. These practical tips help you build more movement into your workday without falling behind.

If you work at a desk, you might spend eight hours or more sitting each day, then sit again in the car, at dinner and on the sofa. Research has linked long periods of uninterrupted sitting with a higher risk of heart disease, type 2 diabetes and back and neck pain, even in people who exercise. The good news is that breaking up sitting time with regular movement can help, and it does not have to disrupt your work.

Why Breaking Up Sitting Matters

When you sit still for long stretches, the large muscles in your legs and back are barely working, which slows the way your body processes blood sugar and fats. Studies suggest that short, light activity breaks every 30 to 60 minutes can improve blood sugar control and reduce stiffness. Movement also boosts circulation, which may help with focus and energy during long afternoons.

Easy Ways to Move More at Work

  • Set a movement reminder: use a timer or app to prompt you to stand every 30 to 45 minutes.
  • Take calls standing up: or walk around while you talk if you can.
  • Use the stairs: skip the elevator whenever possible for a quick burst of activity.
  • Walk to a colleague: instead of sending a message, deliver it in person.
  • Try desk stretches: neck rolls, shoulder shrugs and seated twists ease tension.
  • Refill your water often: a smaller glass means more trips to the kitchen.
  • Hold walking meetings: one-to-one conversations work well on foot.

Set Up Your Desk Well

A good setup reduces strain when you do sit. Position the top of your screen at or slightly below eye level, keep your feet flat on the floor and your elbows close to a right angle.
